I stirred the teaspoon of chia seeds into my pomegranate juice for an afternoon snack, Ayurveda-style, when something occurred to me. It’s a thought I’ve had a few times since my osteoporosis diagnosis:
What if we didn’t rely on dairy or supplements for calcium, but ate enough of the foods that support our daily calcium goals: Would we overload our organs with a mountain of greens to digest? Or would we end up nourishing our bodies with a plethora of complete nutrition?
Hop on the hypothesis train with me, we’re about to leave the station!

If you try to get roughly 1,000–1,200 mg of calcium/day entirely from whole, non-dairy foods, the result could actually be a remarkably nutrient-dense diet, but the particular foods you use to get there matter enormously.
The interesting part: calcium comes packaged
With whole foods, you’re rarely getting calcium by itself. You’re getting calcium alongside protein, magnesium, potassium, vitamin K, phosphorus, trace minerals, fibre, polyphenols, and other compounds.
For example:

The numbers vary with preparation and brand, and not all additional nutrients are listed, but you can see the pattern.
Food isn’t merely a calcium delivery system.
But there is a fascinating catch: absorption
This is where the contemplation gets much more interesting.
Certain plant compounds (particularly oxalates and phytates) can bind minerals and reduce their absorption.
But they aren’t simply “toxins” that need to be eliminated. They are normal plant compounds. I always remember my time in Albuquerque at the Ayurvedic Institute. It was short but powerful. Dr. Vasant Lad remarked, “If the food is not a good fit for you, don’t blame the food.” There is no point in entering into a contentious relationship with food.
Food choice and food preparation are important keys to individual nourishment.
The big distinction for osteoporosis is that oxalate-rich foods can be much less efficient calcium sources than low-oxalate vegetables.
Spinach is the classic example. You can look at spinach and say:
“Wow! Calcium!”
But the calcium is poorly bioavailable because oxalate binds much of it.
Meanwhile, kale, bok choy, broccoli and similar low-oxalate vegetables can provide considerably more usable calcium relative to their listed calcium content.
We’ve landed on an important piece of this puzzle by being cautious about high-oxalate foods.
So could you eat enough plants to get 1,200 mg calcium?
Absolutely! But there’s a practical issue.
You’d have to eat a fairly substantial volume of food if you’re relying primarily on vegetables, legumes, nuts and seeds.
And that isn’t necessarily bad!
In fact, if the diet were thoughtfully constructed, you could end up with an enormous amount of:
- magnesium
- potassium
- vitamin K
- vitamin C
- fibre
- folate
- carotenoids
- polyphenols
- plant protein
- healthy fats
- trace minerals
That’s the “plethora of complete nutrition” part of my hypothesis.
Total calcium intake isn’t the same thing as calcium absorption.
If someone eats 1,200 mg of calcium from foods but only absorbs a portion, that’s biologically very different from swallowing 1,200 mg of supplemental calcium.
And here’s the part I find REALLY interesting
You could potentially design a non-dairy calcium day that looks nothing like a “calcium supplement diet.”
For example, instead of thinking:
“How do I cram 1,200 mg of calcium into my diet?”
think:
“How do I build a day of food in which calcium naturally appears repeatedly, alongside the nutrients that help the whole skeletal system?”
That could involve things such as calcium-set tofu, low-oxalate greens, broccoli/bok choy, beans, sesame/tahini, fish with edible bones, nuts/seeds and other calcium-containing foods.
And then something really important happens:
You don’t need to make any single food carry the entire burden.
That’s very different from taking, say, a 500 mg calcium tablet and asking your body to deal with that bolus.
And what about the so-called anti-nutrients?
Because some of the foods containing them are spectacularly nutritious.
The goal isn’t necessarily: eliminate all phytates and oxalates.
It’s more like: don’t build your entire mineral strategy around foods whose minerals are poorly available.
That’s a much more realistic approach.
And given that we’re looking at calcium in the context of bone health rather than calcium in isolation, I think that’s the more useful rabbit hole to go down (if you’ve read my other posts, you know how I love a good rabbit hole).
If we want to go down it (yes, please), the next really fun experiment would be to construct a full 1,000–1,200 mg calcium day using only non-dairy whole foods, then calculate not just calcium but oxalate, phytate, magnesium, potassium, phosphorus, protein, vitamin K, vitamin C and approximate calcium bioavailability.
Oh, wait… I did that! Because my mind loves a good puzzle and my curiosity is endless. When I realized how much calcium those tiny little chia seeds contained, suddenly, the calcium world was my oyster (FYI: oyster shells are very high in calcium).
I’ll give you a minute to stretch here, or get a cup of tea, before this train continues… we’re picking up steam.

And I’m going to make this actually delicious and nutritionally rich, rather than creating a sad “calcium spreadsheet diet.”
For an adult woman over 50, the usual calcium target is around 1,200 mg/day. Rather than chasing exactly 1,200, I’d think of this as a roughly 1,100–1,300 mg food day, because calcium content and absorption vary substantially by food and preparation.
It’s also important to note here that I’m not against dairy. I do, however, know folks who cannot tolerate dairy and when diagnosed with osteoporosis or simply wanting to improve their bone health, feel a little defeated by their lack of calcium options.
Also, the entire premise of this exploration is to ascertain if focusing on calcium from non-dairy foods reaps benefits a mainly dairy diet would not.
A non-dairy calcium day
🌞 Breakfast: savoury, mineral-rich
(What I’ve eaten for years):
- Local chicken meatballs baked
- 1 cup of local organic bok choy (roasted with evoo or ghee)
- Sea salt
- Ground black sesame seeds (first soaked and lightly toasted)
- Sometimes, I add baked green peas for fibre or a little butternut squash 🙂
Why I’ve eaten it for years:
Bok choy → calcium + vitamin K + vitamin C + potassium (plus I love that crunchy green goddess)
Black sesame → calcium + magnesium + copper + healthy fats (this I added after the diagnosis)
Chicken → high-quality protein and locally sourced
Peas → fibre + protein + potassium + folate
EVOO → monounsaturated fats + polyphenols (Ghee: Ayurveda nutritional gold!)
While ghee is dairy, it is an easily digestible source, and as I learned from Dr. Lad, an excellent vehicle for nutrient delivery (think of it as the little Vitamin D bus with K2 wheels escorting calcium into your bones).
EVOO doesn’t work the same way. It has it’s own special cellular stimulation effect that increases bone-building cells and reduces inflammation.
🥗 Lunch — the calcium powerhouse bowl
Here’s where I’d really tap into calcium-set tofu.
Sesame-ginger tofu bowl:
- 150 g calcium-set tofu → approximately 250–350 mg
- 1–2 cups cooked bok choy → approximately 150–300 mg, depending on variety and serving
- Broccoli
- Carrots
- Red pepper (this is what I’d consider a fridge clean-out meal: use up whatever veg you have on hand)
- Fresh ginger
- Sesame/tahini dressing (I get this amazing miso, ginger, sesame oil dressing from Light Cellar in Calgary)
- Rice, chickpeas or mung beans
- A squeeze of lemon
And here’s something I love about this combination: tofu + bok choy + sesame isn’t just “calcium food.”
You’re getting:
- protein
- magnesium
- potassium
- vitamin K
- vitamin C
- iron
- manganese
- fibre
- healthy fats
- plant compounds
And you’re doing it without relying heavily on the high-oxalate greens. Of course, there are higher oxalates in ginger and tahini, but you’d typically use them in smaller quantities.
☕ Afternoon — a tiny mineral boost
Something like:
Apple + a tsp pumpkin seed butter, or prunes and a few sprouted walnuts, or that sweet little snack I enjoyed today: 1 tsp chia seeds in a shot of pomegranate juice
≈ 7-25mg calcium
And you get magnesium, fibre, protein, boron and healthy fats along with it.
🌙 Dinner — the delicious calcium finale
Sardine + roasted vegetable plate
- 1 serving sardines with the edible bones → roughly 300–400 mg calcium (if you’re not into sardines, enjoy canned salmon with bones, less calcium but still a star)
- Roasted broccoli and/or wilted arugula
- Roasted sweet potato (I don’t tend to eat much of these anymore as I do watch oxalates): I’d probably make a little GF spaghetti if I felt I needed more carbs, or roast a nice butternut squash!
- Lemon + olive oil
- Oregano, white pepper or capers if you enjoy them
The bones are essentially a naturally occurring calcium source. And sardines bring along: protein + omega-3s + vitamin B12 + selenium + phosphorus + vitamin D (amount varies).
So again, calcium isn’t arriving alone.
🧮 Now let’s see what happened
A plausible day could look roughly like this:

That’s a huge range, deliberately, because actual calcium content depends on the tofu brand, type of bok choy, sardine serving, etc.
Oxalate content might fall into the 75-175mg range (again, depending on quantity and preparation).
But notice something important:
We didn’t need to eat enormous amounts of food.
And we didn’t have to make spinach, almonds, chia seeds or other higher oxalate foods do all the work.
We built the day around high-calcium, relatively calcium-bioavailable foods and then let everything else contribute.
🌱 And now comes the part I think you’ll like
Look at what we didn’t do.
We didn’t create a day consisting of: calcium supplement + fortified cereal + fortified milk + calcium bar + more supplements.
Instead, calcium arrived embedded in actual food matrices.
And the menu gives you a pretty extraordinary mineral/nutrient spectrum.
The “bone-supporting orchestra”
Calcium
→ structural mineral
Protein
→ bone isn’t just mineral; its matrix is largely protein
Magnesium
→ involved in bone mineral metabolism
Vitamin K
→ important for proteins involved in bone metabolism
Vitamin C
→ involved in collagen synthesis
Vitamin D
→ important for calcium absorption and bone metabolism
Potassium
→ abundant in plant foods and part of an overall mineral-rich dietary pattern
Phosphorus
→ another major component of bone mineral
Omega-3 fats
→ from the sardines
And then you’ve got all the polyphenols, carotenoids, fibre and other plant compounds that come along for the ride.
🥬 And what about the dreaded antinutrients?
I wouldn’t want you to eat zero oxalates or zero phytates.
That’s neither realistic nor probably necessary. And it really comes down to your unique constitution and health conditions. These are conversations to have with your doctor about your gut, kidney and liver health. In fact, your gut health needs a little oxalate to feed the oxalobacter formigenes: the bacterium responsible for breaking down oxalates.
Instead, I’d construct the calcium diet so that the principal calcium sources aren’t dominated by oxalate.
For example:
Less useful as a primary calcium strategy
Spinach
It can contain plenty of calcium on paper, but oxalate substantially reduces calcium absorption.
Much more interesting
Bok choy, kale, broccoli, cabbage, turnip greens and similar low-oxalate vegetables
Their calcium tends to be more available.
And then: tofu + sesame + fish with edible bones + low-oxalate vegetables gives us a very different mineral picture from: massive amounts of spinach + almonds + seeds + supplemental calcium.
That’s what I’d focus on. And this is only a snapshot of the foods available for us to enjoy! We didn’t even get to asparagus. Ayurveda loves asparagus.
Am I going to eat sardines for dinner? Probably not… but I could. I’m more likely to roast some lovely locally-sourced chicken thighs or steelhead trout and top with high-calcium, great quality parmesan cheese and a squeeze of lemon.
It’s not about denying dairy. Though, you can see, if dairy is not an option for you, there’s a plethora of perfectly palatable and high-performing calcium-rich foods available to you.
Again, moderation. Mix your dairy and non-dairy meals up throughout the days and week.
When we lean on Mother Nature for our calcium needs, we may just end up boosting our overall health in myriad ways.
